depends on what youre doing.
when i cycle i like to have some whole wheat toast with pb, bananas, nuts, fruits. carbs are good because they give you quick energy and thats what youre using for fuel. also oatmeal is great.
when i run i usually keep it really light like just a banana.
afterward protein is KEY to help repair your muscle so a protein shake or some people like chocolate milk.
i also try to plan my workouts before meal time and ill eat a balanced meal high in protein like eggs or somethin.

Eat bananas. They are a good source of potassium that will help ur muscles from cramping.
